Bird-dog reach

Erector Spinae · Multifidus · Gluteus Maximus

  1. Set up in the illustrated position and keep the breath slow.
  2. Reach one arm and the opposite leg, return to the start, then immediately alternate to the other side.
  3. Keep alternating left and right for the timed interval while the pelvis and trunk stay steady.

Keep the movement gentle; do not force the end range.

Lateral Neck Flexion Stretch

Trapezius · Levator Scapulae · Sternocleidomastoid

  1. Sit or stand tall with your shoulders relaxed.
  2. Gently tilt your head to one side and add light pressure with the opposite hand.
  3. Hold for 20-30 seconds and repeat 2-3 rounds per side.

Do not pull aggressively or bounce.

Eagle Arms Stretch

Rhomboids · Deltoid

  1. Raise your arms forward and cross one elbow over the other.
  2. Bring forearms together or palms toward each other.
  3. Lift elbows slightly and reach forward for 20-30 seconds.

Avoid forcing wrists if shoulder mobility is limited.

Seated Spinal Twist

External Oblique · Internal Oblique · Quadratus Lumborum · Erector Spinae

  1. Sit upright with one leg crossed over the other.
  2. Rotate your trunk toward the bent-knee side and use arm leverage.
  3. Hold 20-30 seconds, then switch sides.

Lengthen spine before rotation.

Butterfly Stretch

Adductors

  1. Sit and bring soles of feet together.
  2. Lengthen your spine and gently guide knees toward floor.
  3. Hold 20-30 seconds and repeat 2-3 rounds.

Do not force knees down aggressively.

Seated figure-four stretch

Gluteus Maximus · Piriformis · Gluteus Medius

  1. Set up in the illustrated position and keep the breath slow.
  2. Gently cross the ankle over the opposite thigh and hinge forward softly.
  3. Stay in a comfortable range and release with control.

Keep the movement gentle; do not force the end range.

Six movements, 30 seconds each: three minutes of movement, plus preparation, transitions and check-ins. Follow the posture and equipment guidance shown in the app.

Can I go at my own pace?
